Breath. Stance. Footwork. Stillness.

Keep moving, gently and stubbornly, for a long time.

Iron & Breath is a 4 week, low impact martial arts training program for stiff joints, busy days, and real life. Fifteen minutes a day. No gym. No jumping. No sparring, no contact, no heroics.

Week 1 is free, as a complete PDF, with no sign up. Start there. If it feels good, the full pack is where Weeks 2 to 4 live.

Who this is for

Built for you if…

  • Your knees, hands, or back complain when training gets bouncy or heavy, and you want a gentler way to stay strong.
  • You work on your feet, or sit most of the day, and want training that fits into a normal day in 2 to 5 minute blocks.
  • You like the idea of martial arts movement, breath, and forms, without sparring or contact.
  • You want a plan you can repeat for months, not a heroic week you quit.

Not for you if…

  • You want sparring, partner drills, or competition preparation. This program is solo only.
  • You want fast weight loss promises or a cure for a health condition. This is movement practice, honestly described.
  • You are looking for medical treatment. Talk with your clinician, and use this only if they say movement like this is right for you.
  • You want high impact workouts. There is no jumping here, on purpose.

Safety first, every session

Stop any movement that causes sharp pain, numbness, dizziness, or chest discomfort. Stand up, walk it off, and note what happened. Dull muscle burn is normal. Joint pain that is sharp is a stop signal, every time.

Start high and shallow. A high horse stance, a short step, and a light load are the correct Week 1 versions. Seated options count: belly breathing, box breathing, and quiet holds can all be done seated. Talk with your clinician before starting a new exercise program, especially if you have joint, heart, balance, or nerve concerns.

The 4 weeks

Each week adds one thing. Do not skip ahead because a week feels easy. Easy means the shape is learned, and learned shapes carry load safely.

WeekThemeWhat is new
1Shapes and breathBelly reset, box breathing, high horse stance, on guard stance, triangle walking.
2FlowStraight lead, heaven six count sinawali with empty hands, roof block and counter, shadowboxing rounds.
3Strength under loadHousehold carries: bear hug, goblet, and suitcase. Longer holds. Optional resistance band add on.
4Sanchin and putting it togetherSanchin kata, iron stance, standing meditation, and the full home session template.

A sample day: the 15 minute template

On days with no home session, this is the whole program: 2 minutes belly reset, 3 minutes stance holds, 5 minutes triangle or sinawali, 3 minutes carries or shadowboxing, 2 minutes standing meditation. Fifteen minutes, done.

Home sessions, 2 to 3 times a week

Warm up, then Sanchin or stances, then shadowboxing or sinawali, then footwork or carries, then standing meditation and stretching. Thirty to forty minutes. The weekly tables in the pack spell out every day, so you never have to guess.

Gear that helps, none of it required

The bodyweight track works end to end. If you want the optional pieces, these are the ones the program actually uses. Links go to Amazon search results so you can compare current options and prices. Check the listing before you buy.

Questions

Do I need any equipment?

No. The bodyweight track works end to end with a clear patch of floor, a chair or counter for balance, and a towel. Sticks, a resistance band, and a household load for carries are optional add ons in Weeks 2 and 3.

Is this suitable if my knees or hands are sore?

The program starts high and shallow, with short steps, light loads, and seated options. It is general fitness education, not medical advice. Talk with your clinician before starting, and stop any movement that causes sharp pain, numbness, dizziness, or chest discomfort.

How much time does it take?

Micro sessions of 2 to 5 minutes through the day, plus home sessions of 30 to 40 minutes, 2 to 3 times a week. On days with no home session, the 15 minute template is the whole program.

Can I repeat a week?

Yes, and you should if a week felt hard. Repeating a week is progress, not failure. After Week 4, repeat the cycle and add volume first, then intensity.

Is there sparring or partner work?

No. Everything in this program is solo. No sparring, no contact, no partner drills.
